Lecithin

Lecithin is a naturally occurring mixture of phospholipids – fatty compounds that form the structural backbone of every cell membrane in your body. The word "lecithin" is often used loosely to refer to the whole mixture, but its most biologically important component is phosphatidylcholine (PC), which typically makes up 20–25% of the lecithin found in food and supplement sources.
Choline – derived from phosphatidylcholine – is an essential nutrient that most people don't get enough of. The National Institutes of Health classifies choline as essential, yet surveys consistently find that over 90% of Americans don't meet the Adequate Intake (AI) for choline. It's required for acetylcholine synthesis (a key neurotransmitter for memory and muscle control), liver fat metabolism, and cell membrane integrity throughout the body.
Lecithin is found naturally in egg yolks (one of the richest sources), liver, soybeans, and sunflower seeds. As a supplement, it's available in granules, softgels, and liquid form – most commonly sourced from either soybeans or sunflower seeds.

For most people, both forms provide similar functional benefits. If you have a soy sensitivity or prefer non-GMO sourcing, sunflower lecithin is the cleaner choice. If cost matters most and you have no soy concerns, soy lecithin is effective and accessible. The key number to check is the phosphatidylcholine content on the label – not just the total lecithin dose.
- Choline deficiency prevention: Most people fall short of the Adequate Intake for choline (425mg/day for women, 550mg/day for men). Lecithin supplementation is an effective way to close this gap, especially for people who eat few eggs or liver. Choline deficiency is associated with fatty liver disease and impaired cognitive function.
- Liver health (non-alcoholic fatty liver): Phosphatidylcholine is required for VLDL assembly – the lipoprotein that exports fat from the liver. Inadequate choline causes fat accumulation in the liver. Supplementation has shown benefit in animal models and is under active investigation for non-alcoholic fatty liver disease in humans.
- Cognitive support during deficiency: Since choline is a precursor to acetylcholine, maintaining adequate choline status supports memory and cognitive function. The benefit is most pronounced in people who are actually choline-deficient – which is most people.
- Cholesterol support: Some clinical trials suggest lecithin may modestly reduce LDL cholesterol and increase HDL, potentially through emulsification effects in the digestive tract. Effects are modest compared to dedicated heart health interventions.
Claims that lecithin dramatically enhances memory or cognitive performance in people who aren't choline-deficient are overstated. The cognitive benefits are real but largely about correcting inadequacy, not supercharging a brain that's already well-nourished. If you eat 2–3 eggs daily and a varied diet with organ meats or fish, you may already be meeting your choline needs from food.
Take with food. Lecithin is a fat-soluble compound and absorbs significantly better when consumed alongside a meal containing dietary fat. The difference in absorption between fasted and fed states is meaningful.
Check the label for phosphatidylcholine %. A 1,200mg lecithin softgel from one brand may contain 240mg of phosphatidylcholine, while another may contain 480mg. Total lecithin dose matters less than the PC content.
Granule form (typically 1–2 tablespoons of granules daily) is popular and cost-effective but has a mild, slightly waxy taste that some people find unpleasant mixed into food.
Lecithin has an excellent safety record at typical supplemental doses. It is a natural component of the food supply – present in eggs, soy, and many other whole foods – and is generally very well tolerated.
- TMAO concern at very high doses: Choline can be converted by gut bacteria to trimethylamine N-oxide (TMAO), which has been associated with cardiovascular risk in some studies. This appears most relevant at very high supplemental doses and in individuals with specific gut microbiome profiles. At typical lecithin supplemental amounts, this is unlikely to be clinically significant – but it's a reason not to take more than you need.
- Soy allergy: If you have a soy allergy, use sunflower lecithin. Soy lecithin is heavily processed and usually contains very little soy protein, but sensitive individuals should not risk it.
- GI discomfort at high doses: Some people experience mild digestive upset, loose stools, or nausea at higher doses. Starting with the lower end of the range and taking with food usually prevents this.
