Choline
An essential nutrient that over 90% of people don't get enough of – and the raw material your brain uses to make its most important memory neurotransmitter.
Choline is an essential nutrient – officially classified as such by the U.S. Institute of Medicine in 1998 – that most people have never heard of and most diets don't adequately provide. Surveys consistently find that over 90% of Americans fall below the Adequate Intake (AI) of 425mg/day for women and 550mg/day for men. The dietary sources are concentrated: egg yolks and liver are the richest, with most other foods providing far less per serving.
Choline serves two primary biological roles that are both critical. First, it is the direct precursor to acetylcholine – one of the most important neurotransmitters in the brain and nervous system, essential for memory, learning, attention, and muscle control. Second, it is required as phosphatidylcholine for VLDL assembly in the liver – the mechanism by which the liver exports fat into the bloodstream for use as fuel. Without adequate choline, fat accumulates in liver tissue, contributing to non-alcoholic fatty liver disease (NAFLD).
Choline is often confused with lecithin. Lecithin is a food-grade mixture of phospholipids that contains phosphatidylcholine – but at roughly 15–20% concentration. Choline supplements are concentrated, standardised forms that deliver a meaningful and predictable dose of the active molecule. If you eat 2–3 eggs daily, you're likely getting close to the AI. If you don't, supplementation makes clear biochemical sense.
The highest bioavailability choline form for brain-specific goals. Crosses the blood-brain barrier efficiently and delivers glycerophosphocholine – which is the form neurons use directly. Standard dose: 300–600mg/day. Popular in nootropic stacks and used in most human cognitive research. Slightly more expensive than other forms. Look for 50% alpha-GPC standardised extract.
Citicoline is broken down in the body into both choline AND cytidine (which converts to uridine – a building block for brain phospholipids). This dual action makes it arguably the most comprehensive choline supplement. Standard dose: 250–500mg/day. Well-researched for cognitive function, especially in age-related cognitive decline. CDP-choline and alpha-GPC are broadly equivalent for most people – choose based on availability and cost.
The most commonly available and cheapest form. Effective for covering baseline choline requirements and liver health, but does not cross the blood-brain barrier as efficiently as Alpha-GPC or CDP-Choline. A reasonable choice if your goal is meeting dietary needs rather than acute cognitive enhancement. Standard dose: 500–1,000mg/day (higher dose needed to compensate for lower brain uptake).
The naturally occurring food-matrix form – what you get from eggs and lecithin supplements. Good bioavailability, gentle on the stomach, provides a moderate dose per serving. Covered in detail on the Lecithin ingredient page. If you prefer a whole-food-matrix approach over isolated supplements, lecithin is the practical choice.
- Cognitive function (deficiency correction): Most people's brains operate in a mild chronic choline deficit. Correcting this supports acetylcholine synthesis – the neurotransmitter central to memory, attention, and learning. Studies using Alpha-GPC and CDP-choline consistently show improvements in memory and processing speed, particularly in older adults and in people who were previously under-consuming choline.
- Liver health (NAFLD prevention): Choline deficiency is one of the most reliably reproducible causes of fatty liver in humans. Controlled choline depletion studies consistently produce hepatic steatosis within weeks. Adequate choline intake is essential for phosphatidylcholine synthesis and VLDL assembly – the mechanism that clears fat from the liver. This is particularly relevant for people on very low-fat diets or with metabolic syndrome.
- Pregnancy and fetal development: Choline is one of the most critical nutrients during pregnancy for fetal brain development – specifically for hippocampal development and long-term memory function. The AI increases to 450mg/day during pregnancy. Many prenatal vitamins contain inadequate or no choline, making it one of the most commonly missed supplements in pregnancy nutrition.
- Athletic performance (neuromuscular function): Acetylcholine is the neurotransmitter that triggers muscle contractions at the neuromuscular junction. Endurance athletes have been shown to deplete plasma choline levels significantly during prolonged exercise – a potential contributor to fatigue. Alpha-GPC specifically has been studied for power output in athletes.
Whether choline supplementation provides cognitive enhancement above baseline in already well-nourished, younger adults (beyond correcting deficiency) is less established. The most dramatic cognitive benefits are seen in people who were previously choline-depleted. If you eat eggs daily and have a varied diet, the incremental cognitive benefit from adding isolated choline supplements may be modest.
Take with food. Choline is water-soluble but taking it with a meal reduces any potential GI discomfort and is consistent with how you'd naturally consume it through food.
Timing for cognitive goals: Alpha-GPC and CDP-choline can be taken in the morning to support daytime focus and memory. Some people find it mildly stimulating and prefer to avoid evening doses.
Upper Tolerable Intake Level (UL): 3,500mg/day. Doses significantly above this level are associated with a fishy body odour (from TMAO production) and potential GI disturbance. There is no benefit to mega-dosing choline.
Pregnancy: The AI increases to 450mg/day during pregnancy and 550mg/day during lactation. Many standard prenatal vitamins contain no choline at all – check the label.
Choline has an excellent safety profile at amounts up to the UL of 3,500mg/day. At typical supplemental doses (250–600mg from Alpha-GPC or CDP-choline), adverse effects are uncommon.
- TMAO (trimethylamine N-oxide): Choline is metabolised by gut bacteria to TMA, which is oxidised to TMAO in the liver. Elevated blood TMAO has been associated with cardiovascular risk in some observational studies. The clinical significance at typical supplemental doses is debated – the association is strongest with very high intakes. Eating oily fish (which contains TMAO directly) doesn't show the same association, suggesting the gut microbiome plays an important mediating role.
- Fishy body odour: At high doses, excess TMA can cause a noticeable body odour described as fishy. This resolves quickly with dose reduction.
- GI discomfort: Nausea, diarrhoea, and stomach upset can occur at higher doses, particularly with choline bitartrate. Alpha-GPC and CDP-choline tend to be better tolerated. Starting low and building up prevents most GI complaints.
